"I only have 30 minutes" is not a reason to skip. It is the length of the workout.

A half hour will not look like a bodybuilding video. It can still train the patterns that make the rest of your life easier: squat, hinge, push, pull, and a carry if you have a few minutes left. You do not need a sixth exercise to make it count. You need to start.

Here is a shape I use when the window is short. The free 3-day plan is the same idea written out for a week.

Spend about three minutes getting warm. Easy squat to a chair, a few hip hinges, arm circles. You are not trying to sweat yet. You are telling the joints a lift is coming.

Then four exercises, three sets of 8 to 12 reps, resting 60 to 90 seconds. Pick weights you can control. Stop the set before your form breaks. Leave a rep or two in the tank. Grinding an ugly last rep is how a short workout becomes a sore week you skip.

Squat: a goblet squat, a leg press, or a chair squat if you are at home. Hinge: a dumbbell Romanian deadlift, or a hip hinge with a backpack. Push: a dumbbell press, or a push-up with your hands on a bench if the floor is too hard today. Pull: a row, a band pull-apart, or a backpack row. If time is left, carry two dumbbells or two grocery bags for 30 to 40 seconds.

That is the session. Write down the weight. Next time, add a rep or a small amount of load if the last set was clean. If it was not clean, repeat the same weight. Progress is the clean set, not the heroic one.

Thirty minutes fails when you spend ten of them scrolling the program, or when you add conditioning until you are late and angry. Put the hard work first. Conditioning is useful. It is not a substitute for those lifts. If you only have two or three of these sessions in a week, that is enough to move. I made that case in you do not need six days.

If you are over 40, the same template works. You warm up, you leave reps in reserve, and you do not train like the goal is to be wrecked. That is the whole point of getting stronger after 40.
